Here is the useful version. The further you are from your genetic ceiling, the more your body will let you do two things at once. The closer you are to it, the more it forces you to pick one. So the first question is not what to eat or how to train. It is honestly, which group are you in.
The one mechanism that makes it possible

That range comes from the resistance-training and body-composition literature, including the International Society of Sports Nutrition's position on protein, and it holds up whether you are gaining or losing.
Protein does the specific job recomposition depends on. It supplies the raw material to build muscle, and eating enough of it protects the muscle you already have while you are in even a mild energy deficit, so the fat you lose comes off without the muscle going with it. This is the single most common thing I fix with people who say recomposition is not working for them: they are training fine and eating roughly at maintenance, but they are well under on protein, so the muscle side of the equation never gets what it needs.
The rest of the diet matters less than people think for this specific goal. Get protein to that range, keep total calories at or near maintenance, eat enough real food to train hard and recover, and you have set the table. Chasing a specific diet brand-name before you have the protein handled is solving the wrong problem first.
Why the bathroom scale is the wrong tool
The scale is the single worst way to track recomposition, because the whole point is that you are trading one kind of weight for another. If you gain three pounds of muscle and lose three pounds of fat, the scale shows nothing, and someone watching only that number concludes it is not working and quits right before it becomes visible.
Better tools tell the real story. A tape measure around the waist, because fat loss shows there first. Photos in the same light every few weeks, which catch changes the mirror misses day to day. How your clothes fit, which is blunt but honest. And strength in your training log, because a body that is getting stronger while the waist is shrinking is recomposing, full stop, whatever the scale says.
This is also why recomposition rewards patience in a way that a straight diet does not. A cut shows fast scale movement and feels productive. Recomposition moves the scale slowly or not at all while the body underneath it changes, so the people who succeed at it are the ones who stopped weighing themselves and started measuring the things that actually move.
The training that actually drives it
Recomposition is built on progressive resistance training, not on cardio, and this is where most people who are eating right still get it wrong. Cardio burns energy, which helps the fat side, but it sends no strong signal to build or keep muscle.
